Goal - Last year finished 37th. Try to improve.
Very tough course:



I had prepared well but really tapered. Legs a bit heavy. I kept a group of four in sight and one by one I picked them. Started around 40th and worked my way up by maintaining the pace.
It's a really demanding course and many paid for going out too fast.
In the end, heavy legs and a not really competitive spirit - it's a race I love and part of my preparation but definitely not a goal-race - saw me happy in that position not trying to attack the guys in front (not that it would have been an easy task).

Beat Gomes to 28th!

Hot and humid.
Easy first 2km and then faster and faster. At 6km+ stopped for half an hour to feed F's birds as he's away.
Back on the road and the first couple of minutes were hard but soon I was back into the faster pace.
A few kms under 4:10 (one under 4:00) and many more under 4:30 made me happy
Left groin still not well but much better.

After yesterday's session I thought sub 5:40 would be hard but realistic and sub 5:30 ambitious. Went out hard and then "stabilized". Felt good with the pace and kept it close to 3:20/km throughout.
3:25 for the first km was much, much better than expected and I still felt strong. At the bell 4:07 and the ability to still accelerate made me feel good and confident.
5:23.7 makes me happy
Yesterday's track session tired me a bit but also gave me confidence to run at today's pace.

Very cautious in the first four 1000's. More confident and knowing I was unlikely to blow up at that speed I accelerated a bit (lost a lot of time in the last 200m of the 5th) and felt good all the way. I had the option of doing 2-4x400m. I was starting to feel it and agreed to do only two if they were under 80

Lack of speed but recovering very quickly.

The 4:33 one was almost flat in the 29th km so I am very happy about that. I am running faster in the long run despite the heavy legs.

Goal was to do the 4.75km loop in 17:50 or less - running around 3:45/3:50 per km. We did it in 17:50
Continued, after slowing down for some 10m, until completing 5km.

5km - 18:32
Splits: 3:47.6, 3:41.4, 3:39.7, 3:49.7, 3:34.2 (I pulled 1st, 4th and 5th)

After getting behind them at the end of the 2nd km it was getting hard. And after Al started picking it up after the 3:39 I had to remind him that that wasn't the goal.
In the end I felt strong and could have gone on. Great

18:32 for 5km after all the training I've done and not on an easy course?
I am very, very happy with this session

I risk calling this one a tempo session as it definitely felt like it.
After about 5.5km I saw a couple of runners going at a good pace. It was hard work to catch up, involving some fast 400m but I then went with them (later joined by another).
We are talking about Elite Triathlon and Orienteering guys warming up for 10x200m
I ran 6km with them at or just under 4mins/km. With the wind, tight turns and ups&downs that was probably my tempo effort of 3:45-3:50/km.
The fastest km was 3:46 (the 5th with them) and I felt strong despite the a-bit-tired-from-the-start legs.
Great, unexpected session
