Right, now that I have caught up with the thread
Im going to give this a go tonight but not sure how well I will do since I had a speed session with the club last night (12x2mins with 1min rest). How should I do this?
I know I shouldnt just put my shorts on and blast off for a mile since my muscles wont be warmed up, so do I go for a slow run over maybe 2 miles, then run flat out for a mile and then cool down for the last mile home?
This could be fun and home earlier than normal 
Ive also worked out how to setup my garmin to measure the warm up, 1 mile flat out and then 1 mile cool down as well.

Personally I'd do the warm-up... stop, little stretch and get ready to go, then start from a standing start and off you go.
I find it hard to run a decent mile in the middle of a run, even if it was just a warm-up. Almost as if you're telling your muscles "Right this is it, we need to push as hard as possible" but then your muscles are saying "but what was wrong with the pace we were going at? we'll speed up, but we're not goin to go that much faster than we were a minute ago"...
Whereas if I go hard from a standing start, it's almost as if the muscles have 'forgotten' what pace the were running at... "right guys, we're being told to work our arses off, now I'm not sure what our average pace has been, so we'll just have to do all we can and hang on for as long as possible"
I have special talking muscles you see

lol, I wish I had those kind of muscles! I will go for my warm up, have a minute or 2 rest and then go for it  I will report back tonight.

Well I failed tonight!
Well acutally I blame the shoes I was wearing to work today. I usually wear my New Balance shoes as I find them really comfy but today I had a meeting with some Sheriffs so had to wear black shoes and a shirt  The shoes have no cushioning at all and I have a pain up the fronts of my legs now. Rather than push it I took the night off, had pizza and pepsi. Will give it a go either tomorrow night or some time during my 10k on Sunday.

If you are interested I can be updated to 8.09. Interestingly this was during a 5k. Obviously I was off form on my formal attempt.

Don't know about running. I know that 1 lap of the road around the park i run in is 1 mile, give or take a few inches. next time i'm running in the park (i am on hols from tomorrow for a week so it won't be for a few days) i will go against my usual zen attitude to running, I don't do distance or time taken just run around until tired and then head home  , and time myself.
